10 Gentle Yoga Poses in 10 Minutes for Adults 50+

Just 10 minutes of mindful movement can help improve your flexibility, balance, posture, circulation, and energy. Even better, it can help you move with greater ease, breathe more deeply, and feel more at home in your body.

These gentle movements are especially beneficial for adults 50+, but people of any age can enjoy them.

Warning: This simple 10-minute yoga practice may lead to greater flexibility, better balance, more energy, and a happier day!

Spend about 45–60 seconds on each pose. If one feels especially good, linger a little longer.

1. Walk Around on Your Toes

Walk slowly around the room on your tiptoes for 30–60 seconds. Stand tall, breathe naturally, and keep your movements light and relaxed.

* Helps build stability for everyday activities

2. Knee Circles

Place your hands on your thighs with your knees slightly bent. Keep the circles small, smooth, and pain-free.

Gently circle your knees 8–10 times in each direction.

* Warms the legs before deeper movement

3. Hip Circles

Place your hands on your hips and slowly make large circles. Imagine drawing big circles with your hips while staying relaxed through your upper body. Repeat in both directions.

* Releases lower back tension
* Improves coordination and balance

4. Gentle Spinal Twist with Arm Swings

Stand with your feet about hip-width apart. Keep your shoulders, jaw, and face soft.

Keep your hips facing forward while allowing your upper body and relaxed arms to swing gently from side to side.

Let your back hand softly tap the kidney area while your front hand reaches across the upper chest.

Begin slowly and gradually increase your rhythm.

5. Mountain Pose (Tadasana) with Arm Raise

Stand tall and root your feet into the earth like the roots of a strong tree. Imagine growing a little taller with every breath.

Open your palms and slowly lift your arms overhead as you inhale.

Lower them gently as you exhale.  Repeat for 5–8 breaths.

6. Shoulder Flossing

Circle your shoulders forward several times. Remember your “soft yoga face”—relax your jaw, forehead, and eyes.

Then reverse the direction.  Allow your movements to be smooth and easy.

7. Chest Opening Stretch

Stand tall and anchor your feet.  Clasp your hands behind your back.

Lengthen through your spine as you gently lift your chest. Avoid forcing the stretch. Let your breath help you open naturally.

Move your arms side to side or slightly up and down—only within a comfortable range.

* Counteracts rounded shoulders

* Encourages fuller breathing

8. Chair Pose

Bend your knees slightly and hinge forward at your hips while keeping your spine long.

Rest your hands on your thighs.

Allow your lower back to lengthen and relax. Move slowly in and out of the pose with your breath.

This is one of the best poses for releasing tension in the lower back.

* Decompresses the lower back

9. Standing Quadriceps Stretch 

Stand beside a chair or wall for support.

Loop a yoga strap around one foot and gently bring your heel toward your sitting bone. No strap? Hold your ankle if it’s comfortable, or simply keep the stretch smaller.

Keep both knees pointing toward the floor. Repeat on the other side.

10. Happy Baby (Ananda Balasana Variation)

Lie comfortably on your back.

Hold your shins, behind your thighs, or the backs of your knees—whatever feels best.

Gently rock from side to side and then forward and back.

Take several slow, relaxed breaths. Take a moment to notice how your body feels before standing up.

A Few Final Tips

* Breathe naturally throughout each movement.
* Move slowly and mindfully rather than quickly.
* Never force a stretch.
